What progressive muscle relaxation actually is
Progressive muscle relaxation was developed in the early twentieth century by the physician Edmund Jacobson, who published his method in the 1938 book Progressive Relaxation. His original approach was thorough and slow, and it asked people to train their sensitivity to muscle tension over many sessions. Later clinicians shortened it. In 1973, Douglas Bernstein and Thomas Borkovec described a practical training protocol built around 16 muscle groups, which was then condensed into 7 groups and eventually 4, so that people could use it in everyday life.
The principle has not changed. You deliberately tense a muscle group, hold it briefly, and then release it while paying close attention to the sensations that follow. The word progressive refers to moving through the body in a set order, usually from the hands and arms toward the face, torso, and legs. Because every step is small and concrete, PMR is a friendly starting point for people who find silent, eyes-closed meditation frustrating.
Why it works: the nervous system in plain language
Your autonomic nervous system regulates the things you do not consciously control, such as heart rate, digestion, and the readiness of your muscles. It has two broad modes. The sympathetic branch prepares you to act. The parasympathetic branch, which the vagus nerve carries to many organs, supports rest and recovery. Sustained mental effort, notifications, and time pressure keep many people leaning toward the first mode for hours, and the body often expresses that as low-grade muscle tension.
PMR works with this from the body side. Three mechanisms are commonly discussed, and research on relaxation training generally supports them, although effects vary between individuals:
- Contrast makes tension visible. Chronic tension becomes background noise. Tightening a muscle deliberately and then letting go creates a clear before-and-after that improves your body awareness, sometimes called interoception.

Progressive muscle relaxation scripts you can use today
Read these slowly to yourself, record them in your own voice, or use them alongside the tool above. In each script, tense for about five seconds at roughly 70% of your maximum effort, then release completely and stay with the sensation for 15 to 20 seconds.
Full-body script (about 4 to 8 minutes)
- Hands and forearms. Make two firm fists. Feel the squeeze through your forearms. Now open your hands and let the fingers uncurl and rest.
- Upper arms. Bend your elbows and press them lightly into your sides. Hold, then let your arms fall heavy.
- Shoulders. Lift both shoulders toward your ears. Hold, then let them drop as if setting down a heavy bag.
- Forehead. Raise your eyebrows as high as is comfortable. Hold, then smooth the forehead out.
- Eyes and cheeks. Close your eyes and gently squeeze them shut. Use only light effort. Release and let the eyelids feel heavy.
- Jaw and tongue. Press your tongue lightly to the roof of your mouth and bring the teeth together very softly. Release, so the teeth part slightly and the tongue rests low.
- Neck. Press the back of your head gently into a pillow or headrest. Release and let your head feel supported.
- Chest and upper back. Draw your shoulder blades together as you breathe in. Release with a slow exhale.
- Abdomen. Tighten your stomach muscles as if bracing for a light touch. Let go, and let the belly move freely with each breath.
- Hips and thighs. Squeeze your thighs and buttocks together. Release and feel the weight sink into the surface beneath you.
- Calves and feet. Point your toes away from you, or curl them, without cramping. Release and let the feet fall open.
Desk reset script (about 2 minutes)
This version is designed for the middle of a workday, with your eyes open and no change of position.
- Hands. Press your palms together or make soft fists on your lap. Release and let your hands fall open.
- Shoulders. Lift them toward your ears and drop them slowly.
- Face and jaw. Scrunch the face gently, then release so the jaw hangs slightly loose.
- Abdomen. Tighten, then soften the belly with a long exhale.
- Legs and feet. Press your feet firmly into the floor, then let them rest.
Release-only bedtime script
Sometimes tensing is the last thing you want to do, particularly late at night or when the body is sore. Release-only relaxation, sometimes called relaxation by recall, skips the tensing step. Lie down and move your attention through the body in the same order as above. For each area, silently say, let this soften, then breathe out slowly and imagine the muscles becoming a little heavier and a little warmer. Give each region three slow breaths. Many people fall asleep before reaching the legs, which is perfectly fine.
How to get the most from every session
Use moderate effort
More force is not better. The goal is a clear contraction you could hold comfortably, not a maximal squeeze. If you feel pain, cramping, or shaking, reduce the effort or skip that area.

Safety, comfort, and when to modify
- Pain or injury. Skip any area that is injured, inflamed, or painful. Use the release-only version instead.
